How to Calculate Your Running Pace for 5K, 10K, and Marathon

Most runners think about finish time. But it's pace that actually determines how a race goes. Go out too fast and you blow up in the last 5km. Go too slow and you leave time on the table. Getting your pace right — for training and for race day — is the difference between a good run and a great one. Here's how to calculate it and actually use it.

What Running Pace Actually Means

Pace is simply how long it takes you to cover one kilometre or one mile — written as mm:ss per km or mm:ss per mile. A pace of 6:00/km means every kilometre takes you 6 minutes.

Pace is the inverse of speed. Speed is distance over time (km/h); pace is time over distance (min/km). Runners use pace rather than speed because it's easier to feel in your body. "10.5 km/h" means nothing mid-run. "I need to hold 5:30s" is something you can actually work with.

How to Calculate Your Pace

The formula is simple:

Pace = Total Time ÷ Distance

A few worked examples:

  • 5K in 30 minutes: 30 ÷ 5 = 6:00 min/km
  • 10K in 55 minutes: 55 ÷ 10 = 5:30 min/km
  • Half marathon in 2:00:00: 120 ÷ 21.097 ≈ 5:41 min/km
  • Full marathon in 4:00:00: 240 ÷ 42.195 ≈ 5:41 min/km

You can flip this around too — if you know your target pace, multiply by the distance to get your projected finish time. That's the calculation most runners actually need before a race.

How Pace Fits Into Training

Most training plans are built around three pace zones. The one most runners get wrong is the easy zone — they run it too fast, accumulate fatigue, and wonder why their race times don't improve.

  • Easy / recovery pace: 60–75 seconds per km slower than your 5K pace. You should be able to hold a full conversation. This should be 80% of your weekly running — it feels too slow, and that's the point.
  • Tempo pace: About 15–30 seconds per km slower than your 5K pace. Comfortably hard — short sentences, not a conversation. Used for 20–40 minute continuous runs.
  • Race pace: Your target pace for the actual race. Practise it in intervals and the final few kilometres of long runs.

Pace Mistakes That Cost Time

Going out too fast

The classic race mistake. Starting even 10–15 seconds per km faster than your target in the first kilometre often costs several minutes by the finish as your muscles fatigue earlier than planned. Negative splits — running the second half faster — nearly always produce a better time than going all out from the start.

Ignoring elevation

Flat pace and hilly pace feel very different on the body. A practical rule of thumb: add around 30 seconds per km for every 100m of climbing. On downhills you'll recover some of that, but not equally — your legs take a pounding going down that flat running doesn't.

Training at race pace every day

Running your easy days at race pace leads to overtraining. Keep easy runs genuinely easy. 70–80% of your weekly kilometres should be at conversational pace — it builds your aerobic base without the recovery cost of harder efforts.
